    Single-Leg Strength for Soccer: Why It Matters More Than the Squat

    Soccer is played on one leg at a time. Here's why single-leg strength is the most overlooked physical quality in youth soccer training, how to identify imbalances, and the six exercises that develop it.

    Count the bilateral actions in a soccer game. You'll run out quickly — there aren't many. A throw-in. Maybe a header where both feet briefly leave the ground simultaneously. Everything else — every sprint, every kick, every change of direction, every landing — is fundamentally a single-leg action.

    Yet the majority of gym programs for soccer players are built around bilateral exercises: squats, deadlifts, leg presses. These have value. But they leave the most sport-specific strength quality — single-leg stability, balance, and force production — largely underdeveloped.

    What Single-Leg Strength Actually Controls

    Acceleration

    Each stride in a sprint is a single-leg push. The force per stride determines how fast you accelerate.

    Change of direction

    The plant leg in a cut is loaded heavily in a single-leg position. Weak hip stability = sloppy, slow cut.

    Kicking power

    The plant foot absorbs ground force while the kicking leg swings. Stability of the plant leg determines how much force transfers to the ball.

    Landing safety

    ACL injuries most commonly occur on single-leg landings. The strength that controls those landings is single-leg eccentric strength.

    Balance under pressure

    Shielding the ball on one leg, heading while being challenged, winning an aerial ball — all single-leg stability demands.

    Injury resilience

    Most soccer lower-extremity injuries (hamstring, ACL, groin) occur in single-leg loading situations that bilateral training doesn't adequately prepare for.

    Six Exercises That Build It

    Bulgarian Split Squat

    Quad + Glute

    The gold standard single-leg strength exercise. The asymmetric loading exposes differences between legs immediately. Start with bodyweight; progress to dumbbells at sides, then a barbell.

    Coaching cue

    Back foot elevated ~45cm. Front foot far enough forward that the knee stays behind the toe at the bottom. 3-second descent.

    Single-Leg Romanian Deadlift

    Hamstring + Glute + Balance

    Trains the posterior chain in a single-leg hinge — the most specific pattern for landing safely and decelerating out of a sprint. The balance challenge activates stabilizing hip muscles that bilateral RDLs miss.

    Coaching cue

    Hinge at the hip, free leg pushing back (not lifting up). Keep the spine long. A slight bend in the standing knee throughout.

    Step-Up

    Quad + Hip Flexor

    Directly trains the drive phase of a sprint stride. The higher the step, the more glute involvement. The knee drive at the top trains the hip flexors under load.

    Coaching cue

    Full foot on the step. Drive through the heel. Don't use the back foot to push off — the working leg should do all the work.

    Single-Leg Box Jump

    Explosive power, landing mechanics

    Develops the single-leg power needed for acceleration changes and the eccentric landing strength that protects the ACL. The landing mechanics are the training stimulus, not just the jump.

    Coaching cue

    Jump for height. Land on the same foot, absorb through hip-knee-ankle. Knee must stay tracking over the second toe — never caving inward.

    Copenhagen Plank

    Adductor / Groin

    The groin is the most injury-prone area in soccer — and most standard programs don't train adductor strength under load at all. The Copenhagen plank loads the adductor in a position that mirrors the forces during high-speed changes of direction.

    Coaching cue

    Top foot on a bench, side plank position. Bottom leg lifts to touch the bench underside. Progression: straight-leg hold → bottom leg raise reps.

    Single-Leg Calf Raise (Eccentric)

    Calf + Achilles

    Achilles tendon load is high during repeated sprinting. Eccentric calf raises build the tendon resilience that prevents both Achilles tendinopathy and calf strains. Often neglected entirely in youth programs.

    Coaching cue

    Rise on both feet. Transfer weight to one foot. Lower slowly (3–4 seconds) on one foot only. Start with 3×10 each side.

    How to Fit Single-Leg Work Into Your Program

    Replace one bilateral exercise with a single-leg equivalent in each session. The transition might look like:
