Soccer is played almost entirely on one leg at a time. Every sprint step, every kick, every change of direction, every landing — single leg. Yet most gym programs for youth soccer players are built around bilateral movements: back squats, leg presses, conventional deadlifts. These build strength, but they leave a gap between the gym and the pitch.
The exercises below are ranked by two criteria: how much they reduce injury risk, and how directly they build the physical qualities that show up in matches. Every exercise on this list has both a strong rationale and a clear connection to soccer-specific demands.
Bulgarian Split Squat
Quad, Glute, Hip Flexor
Why it matters
The single-leg loading pattern mirrors how soccer is actually played. Unlike a bilateral squat, the RFESS exposes and develops the strength imbalances between legs — which most players have without knowing it. Strong glutes developed here directly power sprint acceleration and kicking force.
How to do it
Back foot elevated on a bench or step. Front foot forward enough that the knee doesn't travel over the toe. Lower slowly (3 seconds down), drive through the heel. Start with bodyweight; add dumbbells held at the sides when 3×10 is easy.
Programming
3×8–10 each leg. Add 5% load per week when all reps are technically clean.
Nordic Curl
Hamstring (eccentric)
Why it matters
Reduces hamstring injuries by up to 51% (Copenhagen Consensus). Builds the eccentric hamstring strength that controls deceleration during sprinting — the most common injury mechanism in soccer. No other exercise comes close for hamstring resilience.
How to do it
Kneel with ankles secured. Lower your body toward the floor as slowly as possible, braking entirely with the hamstrings. Use hands to catch at the bottom. Start with 2×3 — this is harder than it looks.
Programming
2–3×3–5 reps. Increase reps before adding load.
Trap-Bar Deadlift
Posterior Chain, Glutes, Hamstrings
Why it matters
Builds the foundational hip hinge strength that underlies sprinting, jumping, and change of direction. The trap bar is preferred over a conventional barbell for youth players because the neutral grip and upright torso position make it easier to learn and safer to load progressively.
How to do it
Stand inside the trap bar, feet hip-width. Hinge at the hips, grab the handles, brace the core. Drive the floor away — don't think 'pull up.' Spine stays neutral throughout. Start with an empty bar and perfect the hinge before adding weight.
Programming
3×5–6. This should feel heavy by the last rep. Progress slowly — add 2.5–5kg when form is solid.
Single-Leg Romanian Deadlift
Hamstring, Glute, Balance
Why it matters
Combines the hip hinge pattern with single-leg loading and balance — the most specific gym exercise for the landing and stabilization demands of soccer. Also targets the hip abductors and rotators that protect the knee in lateral movement.
How to do it
Stand on one leg. Hold a light dumbbell in the opposite hand. Hinge at the hip while the free leg lifts behind you — think about pushing it back rather than lifting it up. Lower until you feel a deep hamstring stretch, then drive the hip through to stand.
Programming
3×8–10 each leg. This is a technique exercise — never sacrifice balance for load.
Step-Up to Knee Drive
Quad, Glute, Hip Flexor
Why it matters
Directly trains the hip flexion pattern that drives the knee upward during sprinting. Using a step height of 20–30cm mirrors the positions of an acceleration stride. The knee drive at the top trains the hip flexors to fire rapidly under load.
How to do it
Place one foot fully on a step or box. Drive through the heel to rise, pulling the opposite knee up to 90° at the top. Lower with control — don't drop. The lowering phase is as important as the drive.
Programming
3×10–12 each leg. Add a light dumbbell when the movement is smooth and controlled.
Copenhagen Plank
Adductors / Groin
Why it matters
Groin strains are the most chronically under-addressed injury in soccer. The Copenhagen plank directly loads the adductor longus — the primary muscle involved in soccer-related groin injuries — in an eccentric position. A 2019 RCT in BJSM showed a 41% reduction in adductor injury incidence with this exercise alone.
How to do it
Lie on your side, top foot on a bench. Lift the bottom leg to touch the underside of the bench and hold. The side plank position combined with the adductor squeeze is the key challenge. Start with 3×5s holds and build from there.
Programming
3×5–20 second holds. When 20s is easy, add hip adduction repetitions (lower and raise the bottom leg).
