    Sandbag Workouts by Age Group: U12–U14, U15–U16, U17–U18

    Complete sandbag workout programs broken down by youth soccer age group — appropriate loads, exercises, volume, and progressions for U12–U14, U15–U16, and U17–U18 players.

    The same sandbag works for a U12 player and a U18 player. The weight, the exercise selection, the volume, and the complexity differ. The underlying principle — master the movement before adding load — stays constant regardless of age.

    U12–U14: Foundation Phase

    Bag weight: 10–20 lbs
    Session length: 20–25 min
    Frequency: 2× per week (off-season)
    Priority: Movement quality over everything

    At this age, the goal is not strength. It's learning how to move under load — carrying, squatting, and hinging with weight attached — so those patterns are established before the body is ready to adapt to heavier training.

    Approved movements for U12–U14:

    Zercher Carry (20m)Teaches anti-flexion posture under load. Start at 10 lbs.
    Shoulder Carry (20m each side)Asymmetric loading teaches anti-lateral stability.
    Bear Hug Squat3 × 8 reps. Weight only if bodyweight squat is already clean.
    Lateral DragAnti-rotation core. Body-level, not overhead — safe for this age.
    Farmer Carry (handles or by handles)If bag has handles, farmer walk 20m each hand.

    Sample U12–U14 Session

    Warm-up: 5 min movement prep (hip circles, leg swings, world's greatest stretch)

    A: Zercher Carry × 3 × 20m — rest 60s

    B: Bear Hug Squat × 3 × 10 reps — rest 60s

    C: Shoulder Carry × 2 × 20m each side — rest 60s

    D: Lateral Drag × 3 × 6 each side — rest 60s

    Total: approximately 22 minutes

    U15–U16: Development Phase

    Bag weight: 15–30 lbs
    Session length: 25–35 min
    Frequency: 2–3× per week (off-season)
    Priority: Build hip hinge strength and single-leg stability

    At U15–U16, the physical development window opens significantly. Players can now handle progressive overload and begin training the hip hinge and single-leg patterns that directly drive sprint speed and change-of-direction ability.

    New movements added at U15–U16:

    Sandbag Deadlift3 × 6. Learn the hip hinge under load before adding weight.
    Sandbag Split Squat3 × 8 each leg. Single-leg loading with pack on back or in bear hug.
    Clean to Shoulder3 × 4 each side. Introduce with light load — 15 lbs maximum to start.
    Sandbag Good Morning3 × 10. Hip hinge with load on shoulders, builds hamstring flexibility under load.

    Sample U15–U16 Session

    Warm-up: 5 min (hip circles, leg swings, bodyweight glute bridge)

    A: Clean to Shoulder × 3 × 4 each side — 90s rest [POWER — do first]

    B1: Sandbag Deadlift × 3 × 6 / B2: Zercher Carry 20m — superset, 90s rest

    C: Sandbag Split Squat × 3 × 8 each leg — 60s rest

    D: Lateral Drag × 3 × 8 each side — 60s rest

    Total: approximately 32 minutes

    U17–U18: Performance Phase

    Bag weight: 25–45 lbs
    Session length: 35–45 min
    Frequency: 2–3× per week (off-season), 1× in-season
    Priority: Progressive overload, power development

    U17–U18 players have (or should have) 2–3 years of movement training behind them. The full sandbag movement library is available. Progressive overload every 2–3 weeks, power movements first in every session, and genuine strength targets drive adaptation at this stage.

    B1: Sandbag Deadlift × 4 × 5 (heavy) / B2: Zercher Carry 25m — 90s rest

    C: Bulgarian Split Squat × 3 × 6 each — 60s rest

    D: Rotational Throw (wall) × 3 × 5 each — 90s rest

    E: Lateral Drag + Overhead Slam (finisher) × 2 rounds

    Total: approximately 42 minutes

    The Rule That Applies at Every Age

    Form breaks → reduce load. Full stop. There's no age group that earns the right to move poorly. A U18 player grinding through a 45-lb squat with a collapsing torso and caving knees is doing less useful training than a U12 player carrying 12 lbs in perfect Zercher position. Load is the last variable to change. Position, control, and pattern quality come first.
