Hamstring strains are the most common muscle injury in soccer at every level of the game. They account for 12–16% of all soccer injuries and lose more matches per season than any other single injury type.
The frustrating part: most of them are preventable. The evidence isn't even close. A specific exercise — Nordic curls — has been shown to cut hamstring injury rates in half in soccer populations. Yet most youth programs still don't use them consistently.
Why Hamstrings Tear During Sprinting
Hamstring injuries during soccer typically occur in the late swing phase of sprinting — when the leg is swinging forward and the hamstring must rapidly decelerate the limb before foot strike. This is an eccentric demand: the hamstring is lengthening under extreme tension to slow the leg down.
The eccentric capacity problem:
- →Conventional hamstring exercises (leg curls, hip hinges) are primarily concentric — they train the muscle as it shortens
- →At high running speeds, the hamstring is most stressed as it lengthens — an eccentric demand
- →A muscle that is strong concentrically but weak eccentrically will fail when the eccentric demand of sprinting exceeds its capacity
- →Nordic curls specifically train the hamstring eccentrically at long muscle lengths — the exact pattern that occurs during the injury moment
The Prevention Program: Three Components
Component 1: Nordic Curls (Primary)
Dose: 2× per week off-season; 1× per week in-season
Protocol: Week 1–2: 2 × 5. Week 3–4: 3 × 6. Week 5–6: 3 × 8. Week 7–8: 3 × 10. Maintenance: 2 × 8
Critical warning: Never start at high reps. The eccentric soreness from an initial session is extreme — players who begin at 3 × 10 commonly can't sprint for 5–7 days.
Evidence: 51% reduction in hamstring injury incidence (Cochrane review of 8 RCTs)
Component 2: Supplementary Eccentric Loading
Component 3: Sprint Volume Progression
Hamstring injuries spike when sprint volume increases too fast — particularly at the start of pre-season. A 10% weekly increase in sprint volume is the safe ceiling. More than that and the hamstring tissue doesn't have time to adapt.
After a Hamstring Strain: The 4-Level Return Protocol
Level 1: Isometric (week 1 post-injury)
Prone hamstring isometric holds at 60–70% effort, 3 × 30 sec each side. No pain permitted.
Loads the healing tissue without creating movement-related strain.
Level 2: Concentric (weeks 2–3)
Lying leg curl, stiff-leg deadlift with very light load. Pain-free range only.
Restores concentric hamstring function before eccentric loading is introduced.
Level 3: Eccentric (weeks 3–5)
Slow RDL with bodyweight → light dumbbell. Nordic curl progression starting at 2 × 3 reps.
Builds the eccentric capacity that protects against re-injury. The most important phase.
Level 4: Sport-specific (weeks 5–8)
Progressive running — jog → tempo run → controlled sprint at 70%, 80%, 90%, 100%.
Gradually exposes the hamstring to the high-speed eccentric loading of sprinting. Each stage is a test.
The re-injury trap
The most dangerous moment in hamstring recovery is when the player feels 90% — they're pain-free at a jog, eager to train, and the temptation is to re-join team sessions. But the hamstring is not ready for the eccentric loading of a real training session until it can handle progressive sprint testing without pain or hesitation. Return to team training before completing the sprint progression is the primary cause of re-injury.
The investment in hamstring prevention is low: 10–15 minutes twice a week for Nordic curls. The return is avoiding the injury that most commonly removes a player from a season. Start the Nordic curl program at the beginning of pre-season — before the sprint volume ramps up and before the risk window opens.
